How much fiber per day? Targets and high-fiber foods
Quick answer: aim for about 14 grams of fiber for every 1,000 calories you eat. That works out to roughly 25 g a day for women and 38 g a day for men under 50, and 21 g and 30 g over 50. The Daily Value on food labels is 28 g. Most Americans eat only about 15 to 16 g.
Fiber targets by age and sex
| Group | Fiber per day |
|---|---|
| Women 19-50 | 25 g |
| Men 19-50 | 38 g |
| Women 51+ | 21 g |
| Men 51+ | 30 g |
| Food label Daily Value | 28 g |
These are the Adequate Intake levels from the National Academies, based on the amount linked to lower heart disease risk.
Why fiber matters
Fiber is the part of plant foods your body cannot digest. It comes in two main types:
- Soluble fiber (oats, beans, apples, citrus, barley) forms a gel. It helps lower LDL cholesterol and slows the rise in blood sugar after meals.
- Insoluble fiber (wheat bran, whole grains, nuts, vegetable skins) adds bulk and keeps you regular.
Higher fiber intake is linked with lower rates of heart disease, type 2 diabetes and colorectal cancer, and fiber-rich meals keep you full for longer.
High-fiber foods chart
| Food | Portion | Fiber (about) |
|---|---|---|
| Chia seeds | 2 tbsp | 10 g |
| Lentils, cooked | 1 cup | 15.6 g |
| Black beans, cooked | 1 cup | 15 g |
| Raspberries | 1 cup | 8 g |
| Pear, with skin | 1 medium | 5.5 g |
| Oatmeal, cooked | 1 cup | 4 g |
| Broccoli, cooked | 1 cup | 5 g |
| Whole wheat bread | 1 slice | 2 g |
| Almonds | 1 oz (23 nuts) | 3.5 g |
| Avocado | 1/2 fruit | 5 g |
A 30-gram day, as an example
- Breakfast: oatmeal with raspberries and a spoon of chia (about 14 g)
- Lunch: whole grain wrap with black beans and salad (about 10 g)
- Snack: a pear (about 5.5 g)
- Dinner: salmon, broccoli and brown rice (about 7 g)
That comes to roughly 36 g without supplements.
How to add fiber without discomfort
- Go slowly. Add a few grams a week so your gut bacteria can adjust.
- Drink more fluid. Fiber works best with enough water.
- Swap rather than add. Brown rice for white, whole grain bread for white, fruit for juice.
- Keep skins on potatoes, apples and pears.
How to check fiber on a label
Look for Dietary Fiber on the Nutrition Facts panel. 5% DV or less per serving is low, and 20% DV or more is high. A food with 5 g or more per serving is a good source. For carb counting, see net carbs vs total carbs.
Frequently asked questions
Is 50 grams of fiber a day too much? It is high but not harmful for most people who build up slowly and drink enough. Some people get bloating above 50 to 70 g.
Do fiber supplements count? Yes, psyllium and similar supplements count, but whole foods also provide vitamins, minerals and other plant compounds.
Which fruit has the most fiber? Raspberries, blackberries, pears and apples with skin are among the highest per serving.
